How much does pace change things?
Quite a lot per minute, and rather less per mile. Walking faster raises the intensity, so you burn more each minute — but you also finish the mile sooner. Over a fixed distance the difference between a stroll and a brisk walk is real but modest; over a fixed time, it’s big. That’s the honest case for picking up the pace: in the 30 minutes you were going to spend anyway, brisk walking buys you noticeably more.

How this calculator works
The MET method
Every activity has a MET value — a multiple of what your body burns sitting quietly. Walking at 3 mph on the flat is 3.5 METs, meaning it costs three and a half times your resting rate. The standard equation is calories per minute = MET × 3.5 × weight in kg ÷ 200, which comes straight from ACSM’s metabolic equations (the 3.5 is resting oxygen uptake in ml/kg/min, and 200 converts oxygen to calories).

Turning steps into minutes
In steps mode, the calculator converts steps to distance using your stride (roughly 2,400 steps per mile for women, 2,200 for men, refined by your height if you give it), then converts distance to time using the pace you chose. Then it runs the MET equation on those minutes. If you tracked your walk by time instead, switch to By time and skip the estimating altogether — it’s the more accurate route.
The optional personal version
The plain MET equation assumes everyone’s resting metabolism is 3.5 ml/kg/min, which slightly overestimates for older and smaller people. If you fill in age, height and sex, the calculator instead estimates your resting energy expenditure with the Mifflin–St Jeor equation — 10×kg + 6.25×cm − 5×age + 5 for men, −161 instead of +5 for women — and multiplies that by your MET value. Mifflin–St Jeor is the equation the Academy of Nutrition and Dietetics recommends as the most accurate for healthy adults.
Gross versus net calories
The big number is gross calories: everything you burned during the walk, including the calories you’d have burned anyway sitting on the sofa. The smaller “above just resting” figure subtracts that baseline, so it’s the true extra cost of the walk. Most apps and machines quote the gross number, which is why it’s the headline here too — but the net figure is the honest one for weight-loss maths.
All of this is an estimate. Real energy cost varies with fitness, body composition, terrain, temperature, what you’re carrying and how efficiently you walk — being out by 10–20% is completely normal for any calorie calculator, including the one on your watch. Use it for direction, not precision. This isn’t medical or dietary advice; if you have a health condition or a specific weight goal, talk to your doctor or a registered dietitian.
Frequently asked questions
How many calories does 10,000 steps burn?
Roughly 300 to 500 calories for most people, depending mostly on body weight. A 130 lb woman burns around 300; a 160 lb woman around 370; a 200 lb walker around 460. Pace nudges it up or down from there.
How many calories do I burn walking a mile?
Roughly 70 to 120 calories for most adults — a useful rule of thumb is about 0.55 calories per pound of body weight per mile. So a 160 lb person burns about 90 calories per mile whether they walk it in 15 minutes or 25.
Is walking good for losing weight?
It genuinely helps, but rarely on calorie burn alone. Walking’s real advantages are that it’s repeatable almost every day, doesn’t wreck your joints, doesn’t leave you ravenous the way hard training can, and lowers stress — all of which support the eating side of the equation. Consistency over months beats intensity for a week.
Do I burn more calories walking faster or walking longer?
Longer wins if you’re comparing total burn, because time is the bigger multiplier. But if your walking time is fixed — say your usual 30 minutes — going brisk instead of gentle can add 40–50%. The best answer for most people is to keep the length and add a few brisk minutes inside it.
Why is my fitness tracker’s number different?
Trackers use heart rate and their own proprietary models, and many report net rather than gross calories, or add in your resting burn for the whole day. Differences of 15–25% between any two methods are normal. Pick one source and watch the trend rather than comparing across apps.
Does walking on an incline burn more?
Considerably. A moderate hill at the same speed takes walking from 3.5 METs to about 5.3 — over 50% more per minute — without any extra impact on your knees. Choose the hilly route, or raise the treadmill by a few percent.
How many steps a day to lose weight?
There isn’t a magic number, but adding 2,000–3,000 steps to your current daily average is a change most people can actually keep. That’s roughly 100 calories a day, which is small on any single day and meaningful over a year — provided the extra walking doesn’t quietly become extra snacking.
